    For Strength:

    4 x 5 Hollow Pull ups -> Hollow Pull ups 3 Seconds Ascend + Descend

    4 x 5 Full hollow supine negatives -> Full hollow supine negatives with 3 second pause with chin over bar

    4 x 30 second hollow active hang + 10 Ring Rows

     

    For conditioning:

    Ascend as far as possible in 12 minutes

    2, 4, 6 KB Push Press 24/16 20/12 16-12/8

    4, 6, 8 Press ups/Kneeling/rings

    6, 8, 10 etc Squat jumps/squats
